Eight hours in a chair leaves its mark: tight hips, a rounded upper back, shoulders that drift forward. Ten minutes a day will not undo a desk job completely, but it makes a real difference, and it doubles as the best warm-up you can do before lifting.
The routine
Do each for about a minute, moving slowly:
- Cat–cow, on hands and knees: round and arch the whole spine.
- Thread the needle: reach one arm under your body, then open it to the ceiling. Both sides.
- Half-kneeling hip flexor stretch: squeeze the back glute and shift forward. Both sides.
- 90/90 hip switches: sit with both knees bent at right angles and rotate side to side.
- Glute bridges: 10 slow reps with a pause at the top.
- Dead bugs: 10 slow reps a side, lower back pressed into the floor.
- Deep squat hold: hold onto a doorframe if you need to, and breathe.
Through the day
Get up every 45–60 minutes, even for a minute. A short walk, ten bodyweight squats or a doorway chest stretch keeps the stiffness from building in the first place.

Mobility questions, answered
The questions people ask most about mobility routine.
Is mobility the same as stretching?
Not quite. Stretching lengthens; mobility is about moving through a range with control. This routine does both.
How long until I feel more mobile?
Most people feel looser within a week or two of daily practice.
When is the best time to do mobility work?
Any time. Before lifting it doubles as a warm-up; at the end of a workday it undoes some of the sitting.
Can mobility help lower back pain from sitting?
Gentle movement often helps stiffness from sitting. If pain is sharp, spreading or lasts, see a health professional.
Do I need equipment for this routine?
No. A clear bit of floor and a doorframe to hold for the squat is all it takes.
